HYROX After 40: Why This Format Suits Us, and How to Train for Results Beyond the Clock
Fourteen official age brackets running to 85-89. Same weights for every one of them. And in the first published study of the race, running was 59 percent of the total time and the strongest predictor of finishing faster was aerobic capacity. Here is what that means if you are 38 to 58.
First, an honest note about numbers.
The official HYROX Singles Rulebook has no statistics in it. No participation counts, no average finish times, no age-group medians. It is a rules document: divisions, weights, age brackets, movement standards, penalty codes, qualification. So every number below comes from somewhere I can name, and where a number does not exist, I have not invented one.
What the rulebook does give you is structure. And the structure of this sport is unusually kind to a 47 year old.
Fourteen brackets, ending at 85-89.
Official HYROX Age Groups run in five-year increments: 16-24, 25-29, 30-34, 35-39, 40-44, 45-49, 50-54, 55-59, 60-64, 65-69, 70-74, 75-79, 80-84, 85-89. Your bracket is set by your age on race day. Rankings, podiums and flags apply in every one of them.
Athletes are permitted to compete in the Pro divisions up to and including the 80+ age groups at regular races. For World Championship qualification, athletes 60 and above qualify through the Open division, and at the World Championships the 60+ brackets race Open weights, repetitions and distances.
Fourteen brackets. If you are 50, there are seven above you. This is a sport whose paperwork assumes you have another thirty five years of racing in front of you. That is a design decision, and it is the single best argument for the format.
Same weights, every age group. That is a compliment.
The four divisions differ by gender and weight only: Women, Women Pro, Men, Men Pro. The running never changes: 1 km between every station, 8 km total, every division, every age.
Open standards for the current season:
- SkiErg 1000 m, Rowing 1000 m
- Sled push 4 x 12.5 m: 102 kg including sled for Women Open, 152 kg for Men Open
- Sled pull 4 x 12.5 m: 78 kg including sled for Women Open, 103 kg for Men Open
- Burpee broad jumps 80 m
- Farmers carry 200 m: 2 x 16 kg for Women Open, 2 x 24 kg for Men Open
- Sandbag lunges 100 m: 10 kg for Women Open, 20 kg for Men Open
- Wall balls 100 reps: 4 kg for Women Open, 6 kg for Men Open
Nothing on that list gets lighter because you turned 58. Your age group protects your ranking, not your workload. Which means a masters program that trains you light is not preparing you for the race, and more importantly, is not preparing you for the next forty years either.
Why the format itself is good for our age group.
Four structural reasons, all of them checkable.
1. Short skill curve, long physiology curve. Seven of the eight stations are push, pull, carry, squat, hinge. The eighth is running. No barbell snatch, no muscle-up, no three years of technical apprenticeship before you can compete honestly. The limiting factor is fitness, and fitness is the thing a 50 year old can build. Long curves reward people who have been training for decades.
2. It is graded on completion and standards, never on speed. Read Section 12 and the pattern is obvious. Disqualifications are for skipped work: missing a station, leaving the SkiErg, rower or wall balls early, missing a sled lane or a farmers carry lap, using the wrong weight on lunges or the carry. Time penalties are for technique: 2 minutes for going through the wrong Roxzone arch, 2 minutes for incorrect station entry or exit, 15 seconds for a trailing knee that does not touch on lunges, 15 seconds per burpee broad jump infringement, 30 seconds for incorrectly returned kettlebells, 3 minutes for stations out of order. There is no penalty anywhere in that document for being slow.
3. The qualities it rewards are the qualities that decline without training. Aerobic capacity, grip endurance, single-leg strength, hip and shoulder range under fatigue. That is also the list a geriatrician would hand you. Training for this race and training for capability at 75 are, functionally, the same work.
4. It is a running race wearing a strength race costume. In the first peer-reviewed study of a simulated HYROX (Brandt et al., Frontiers in Physiology, 2025), eleven recreational athletes raced Open standards. Median finish: 86.5 minutes. The runs accounted for 51.2 minutes of that. The eight stations accounted for 32.8 minutes. Running was roughly 59 percent of the race.
What that study actually found, and why it matters at our age.
Three findings from that paper are worth tattooing on a training plan.
Aerobic capacity was the predictor. Faster finishing correlated significantly with higher VO2 max, with greater endurance training volume, and with lower body fat percentage. Not with maximal strength. The strength has to be adequate, and then the engine decides the day.
The heaviest stations were the fastest. Sled push took a median of 128 seconds. Sled pull took 155 seconds. The stations that look most intimidating on Instagram are over in about two minutes each. What eats your race is the eight kilometres between them.
The last station is the hardest, by every measure. Peak heart rate, peak blood lactate and peak perceived exertion all occurred at wall balls, the final station. Most of the race was spent at hard and very hard intensities. Whatever you do in training, the ability to squat to depth and press overhead when you are entirely cooked is the thing that finishes the race.
Now overlay the masters physiology. Tanaka and Seals reviewed age-related change in endurance performance and found peak performance is maintained to roughly 35, declines modestly to 50-60, and falls more steeply after that. The primary driver is falling VO2 max. Lactate threshold falls too, but mostly as a consequence of VO2 max, and here is the line that should change how you train: exercise economy does not change with age in endurance-trained adults. Your running technique and efficiency do not decay. Your engine does, and only if you let it.
They also concluded that a large part of the age-related decline is mediated by reductions in the intensity and volume of training that athletes actually perform. In plain terms, a meaningful chunk of "getting slower with age" is a training-behaviour problem, not a biology problem.
The race rewards aerobic capacity. Aerobic capacity is the exact thing that declines with age. And that decline is partly optional. That is why this format is worth your time after 40, whether or not you ever register.
Train for results beyond the clock.
A finish time is one data point, once or twice a year, heavily influenced by the weather and the queue at the sled. It is a terrible primary scoreboard for someone whose actual goal is the next forty years.
So pick two or three of these instead. Each of them is tracked in the app, and each of them is a longevity marker that happens to also make you faster.
Estimated VO2 max. From the 5K benchmark, retested at the end of each block. This is the one with the strongest link to both race performance and long-term health outcomes. A number that goes up over two blocks is worth more than a PB.
Your compromised running gap. The difference between a fresh 1 km and a 1 km run straight off a station. Everyone has a gap. Watching it close is the clearest evidence that hybrid training is working, and it is invisible on a finish time.
Grip endurance. Farmers carry hold time and dead hang time. Grip strength is a strong proxy for whole-body strength, which is why the HYROX researchers measured it at all, and it is one of the more robust simple predictors of long-term health in large population studies.
Single-leg strength and position under load. Can you hold a proper lunge position, trailing knee touching, at rep 90 with a sandbag on your shoulders. This is the station where the 15 second penalties collect, and it is also the quality that decides whether you are confident on stairs and trails at 70.
Strength that holds at the same bodyweight. 5RM lifts moving up while bodyweight stays flat. Muscle retained through your forties and fifties is the asset you spend later.
Recovery capacity. HRV and resting heart rate trends, and morning report verdicts trending greener at the same training load. Improving recovery at a constant workload is a fitness gain, even when no session got faster.
Capability, with nothing attached. Carrying everything in from the car in one trip. Stairs without thinking about them. Getting off the floor without a hand. Sleeping through the night. These are not soft metrics. They are the actual product.
Pick your two or three, write them down, and let the finish time be a by-product. Members who never enter a race track exactly the same list.
What actually changes in the training after 40.
Less than people think, and not in the direction they expect. The stimulus stays. The spacing changes.
- Hard days get separated. Hard, easy, hard rather than hard, hard, easy. Same weekly load, better recovery placement. This is the adjustment that protects the intensity, and per the masters literature, protecting intensity is the whole game.
- Strength stays non-negotiable. Two full-body sessions a week minimum, built on squat, hinge, press, pull and loaded carries. Every station is strength-endurance, and the strength work is also what protects the next four decades whether you race or not.
- Aerobic volume is the priority buy. Running was 59 percent of race time in the study, and VO2 max was the predictor. If something has to give in a busy week, it should not be the easy aerobic work.
- Compromised running is programmed on purpose. Running fresh is a different sport than running off a sled. Train the transition, not just the two halves.
- Protein and recovery get treated as training. Current guidance for active adults sits around 1.6 to 2.2 g per kg of bodyweight per day, spread across three to five meals rather than dumped into dinner. Connective tissue adapts slower than muscle, so the twelve-week failure point is rarely aerobic, it is a tendon that got loaded faster than it could remodel.
- The warm-up is part of the session. Ten minutes of temperature, hips, ankles and shoulders. The 25 year old can skip it. You are not paying their orthopaedic bills.
Notice what is not on that list. Lighter weights. Shorter runs. Fewer sessions. Easier standards. The rulebook does not scale for you, so the program should not either.
The bottom line.
Fourteen age brackets to 85-89. The same weights for a 62 year old as for a 27 year old. Penalties for skipped work and sloppy technique, and none at all for being slow. A race that is 59 percent running, predicted by aerobic capacity, in a population where aerobic decline is partly a training choice.
Age costs minutes. It does not cost entry. Build the engine, keep the strength sacred, respect the recovery clock, and measure the things that will still matter in 2050.
