Hybrid Nutrition 101: Fueling a Body That Runs AND Lifts
You cannot out-diet a hybrid training week. Here is how to eat for a body that is asked to run 8k and push a sled in the same session.
Most women arrive at hybrid training from one of two places. Either a group class background where nobody ever taught them to eat like an athlete, or a "clean eating" background where the entire framework was built around eating less. Neither of those works when the training week now includes a 60 minute run, two heavy strength sessions, and a compromised-running interval day.
Hybrid athletes do not need a diet. They need a fueling plan.
The mistake almost everyone makes.
Undereating on training days. It is the single most common thing we see. The workout was hard, so the appetite is suppressed for a few hours, so lunch gets skipped or shrunk, and by evening the deficit is deep enough that the whole day ends in a snack binge that "does not count" because it happened on the couch.
The research is very clear on what this pattern does. Low energy availability suppresses recovery hormones, blunts muscle protein synthesis, tanks thyroid output, and (in women in perimenopause and beyond) accelerates the exact bone and muscle losses training is supposed to protect against.
You cannot train like an athlete and eat like someone who is trying to shrink. Pick one.
The three non-negotiables of hybrid fueling.
1. Protein, at every meal, at a real dose.
The current position stand from the International Society of Sports Nutrition puts optimal protein intake for active adults at 1.4 to 2.0 grams per kilogram of body weight per day. For women in perimenopause or later, the working consensus (Stuart Phillips, Luc van Loon, and colleagues) has moved that floor closer to 1.6 to 2.2 g/kg because of anabolic resistance. Your body simply needs more protein to trigger the same muscle protein synthesis response you had at 30.
Distribute it. Roughly 30 to 40 grams per meal, three or four times a day. Not one giant chicken breast at dinner and toast for breakfast. The muscle protein synthesis response peaks per meal, so front-loading everything into one sitting wastes most of it.
For a 65 kg woman, that is 105 to 145 grams of protein per day. If that number feels absurdly high, it is because you have been under-eating protein for a long time.
2. Carbs on training days. Real ones.
Hybrid sessions are glycolytic. The sled pushes, the wall balls, the burpees, the compromised running intervals: all of that runs on muscle glycogen. If the tank is empty at the start of the session, the session gets worse. Not more effective. Worse.
Carbohydrate needs for training days sit around 3 to 5 g/kg for moderate volume, 5 to 7 g/kg on the hardest weeks. That is oats, rice, potatoes, fruit, sourdough. Not "just a handful of berries." A 65 kg woman on a hard hybrid week needs roughly 200 to 350 grams of carbs on training days.
Non-training days can be lower. That is where the flexibility lives.
3. Fat as the base, not the fear.
Fat is not the villain. Fat is where sex hormones come from, and if you are perimenopausal, you need every advantage on that front. Roughly 0.8 to 1.2 g/kg per day of quality fats: olive oil, avocado, nuts, eggs, oily fish. Below that, hormones suffer.
What to eat around a hybrid session.
Pre-training (1-3 hours before): Carbs plus a moderate amount of protein. Oats with berries and Greek yogurt. Toast with eggs. Rice bowl with chicken. Not fasted. Not "just coffee." The compromised-run day in particular collapses on empty.
During training (only if it is over 75 minutes): Water plus electrolytes. If you are doing a full sim, a small carb source (a date, a banana, a gel) at the midpoint helps.
Post-training (within 60 minutes): 30 to 40 g protein plus carbs. This is the window where the trained muscle is most responsive. A protein shake with a banana counts. A real meal counts more.
The menopause-specific tweaks.
Perimenopause and post-menopause change how the body handles training and food. Not in ways that stop you. In ways that require a slightly different playbook.
- Protein floor goes up. Aim closer to the 2.0 g/kg end.
- Creatine monohydrate helps. 3 to 5 g daily. The evidence for creatine in menopausal women is now strong for both strength and cognition.
- Fasted training gets riskier. The cortisol response is bigger and the recovery cost is higher. Eat something before you train.
- Alcohol hits harder. Sleep quality drops for 48 hours, muscle protein synthesis drops for around 36, and hot flashes get worse. It is not "one glass is fine" anymore. It is "one glass costs more than it used to."
The bottom line.
Hybrid training asks a lot of the body. Feed it like it matters. Protein at every meal at a real dose. Carbs around the hard sessions. Fat as the base. Eat enough to recover. If you are constantly tired, cold, and injured, you are not overtraining. You are underfueling.
The training only works if the fueling matches it.
